Improve your endurance
Intro
An 8-week cycle designed to improve muscular and cardiovascular endurance in the gym through five balanced, progressive workouts.
This program combines moderate-to-high-repetition strength training with cardiovascular work to help you sustain effort for longer while maintaining a solid strength base.
Who is this program for?
It is designed for intermediate trainees with access to a fully equipped gym who want to improve overall endurance through structured workouts lasting about 60 minutes.
Weekly structure
- Monday: lower body and muscular endurance.
- Tuesday: upper body and muscular endurance.
- Wednesday: gym-based cardiovascular endurance.
- Friday: full body with controlled loads.
- Sunday: upper body, core, and conditioning.
Equipment and setup
The program uses dumbbells, a barbell, kettlebells, cables, machines, and cardio equipment. Maintain clean technique, follow the prescribed rest periods, and adjust the resistance so you finish each set with about two repetitions in reserve.
Monday : Lower body – muscular endurance
Do each exercise back to back without resting between them. Rest after completing the pair.
Choose a load you can maintain with stable technique across all sets and keep about two repetitions in reserve to build endurance without compromising movement quality. Read more Read less
Keep your back neutral and control the lowering phase; reduce the load if tension shifts away from the hamstrings or your posture starts to break down. Read more Read less
Do each exercise back to back without resting between them. Rest after completing the pair.
Use a controlled range of motion and avoid forcefully locking out the knees to sustain the higher training volume required for your endurance goal. Read more Read less

Tuesday : Upper body – endurance and balance
Row at a gradually increasing intensity to warm up the shoulders, back, and arms without creating fatigue before the working sets. Read more Read less
Do each exercise back to back without resting between them. Rest after completing the pair.
Maintain a consistent movement path and keep two repetitions in reserve; if stability decreases, reduce the load slightly. Read more Read less

Adjust the seat to maintain a comfortable movement path and stop the set if you have to overarch your back to complete the repetitions. Read more Read less

Work at a sustainable, steady intensity. Progress through the duration range first; once you can complete 10 minutes comfortably, slightly increase the resistance and restart near 8 minutes. Read more Read less
Wednesday : Gym cardio – steady-state endurance
Run at a steady pace with consistent technique. Progress through the duration range first; once you can complete 20 minutes comfortably, slightly increase the speed or incline and restart near 15 minutes. Read more Read less

Stay smooth and consistent. Progress through the duration range first; once you can complete 15 minutes comfortably, slightly increase the resistance or target power and restart near 10 minutes. Read more Read less
Friday : Full body – strength endurance
Keep two repetitions in reserve and maintain a steady tempo; stop the set if your back rounds or your technique deteriorates. Read more Read less

Use a load you can control across all sets and maintain a stable movement path to combine training volume with endurance. Read more Read less

Count repetitions per leg and use stable support; reduce the load if balance becomes more limiting than your leg strength. Read more Read less
Maintain a continuous pace without leaning heavily on the handles. Progress through the duration range first; once you can complete 12 minutes comfortably, slightly increase the level and restart near 10 minutes. Read more Read less
